Wednesday
Swim: wu 300 swim; 100 kick 100 pull; Main set: 1 x 500 fast with :20 rest, 50 kick, 1 x 500 fast (hold same pace as first set) :30 rest, 50 kick; Cool down
Thursday
TNT
Bike: (60-90 min) wu 20 min. / 30 min. tempo , zone 4, hard/ cool down
Friday
Swim: 1600-2000 mix of free, pull, and kick
Saturday
Run: 6-10 miles depending on race/races you're training for
Sunday
Brick: 90 min. - 2 hour ride/ 30 min. run
